									<p>To begin, grab a standard flat bench and make sure you have enough room. </p><ol><li>Sit down on the side of the bench. Extend one leg straight and keep foot in that position. That is how far your planted foot should be from the bench.</li><li>Keeping planted foot at extended position, stand up. Place non planted foot onto bench so soles of your foot face the roof. This is your starting position.</li><li> Brace core and squat down by flexing knee and hip of front leg until knee of rear leg is almost in contact with floor. </li><li>Return to original standing position by extending hip and knee of forward leg and repeat.</li><li>Perform all reps on one side before switching over and repeating for reps with opposite leg.</li></ol>								</div>

									<p>When looking to put this exercise into your routine, here&#8217;s a few things to take note of:</p><ul><li>The movement is quad dominant and requires a moderate amount of balance.</li><li>It can be done as a primary or accessory lift.</li><li>When used as a primary lift, I recommend keeping the reps low and intensity high. 5-10 reps per leg is a great range. Depending on intensity, total reps should be around 20-35 per leg per session.</li><li>When done as an accessory movement, keep the reps higher, 8-15 per leg, 25-40 reps per leg per session.</li><li>The second leg is pretty much always feels more challenging. I usually perform non dominant leg first.</li></ul>								</div>

You can make a lot of progress with just your bodyweight, but a few pieces of equipment can really help you out. Here are some home gym essentials I’d recommend starting off with that’ll cost you around $100. I’ve provided convenient links so you can compare with your favorite fitness store.</p><p>1. <a href="https://amzn.to/313i0jF" target="_blank" rel="noopener noreferrer">Resistance Band ($17)</a> – Picking up a resistance band that offers 5-35 lbs of resistance is a great place to start. With this versatile band you can perform quite a few exercises, especially for your upper back and shoulders. You can do a lot to help your posture and shoulder health with these bands.</p><p><img loading="lazy" decoding="async" class="size-medium wp-image-249 aligncenter" src="https://frederickfitness.com/wp-content/uploads/2021/07/resistance-band-300x156.jpeg" alt="" width="300" height="156" srcset="https://frederickfitness.com/wp-content/uploads/2021/07/resistance-band-300x156.jpeg 300w, https://frederickfitness.com/wp-content/uploads/2021/07/resistance-band-1024x533.jpeg 1024w, https://frederickfitness.com/wp-content/uploads/2021/07/resistance-band-768x400.jpeg 768w, https://frederickfitness.com/wp-content/uploads/2021/07/resistance-band.jpeg 1052w" sizes="(max-width: 300px) 100vw, 300px" /></p><p>2. <a href="https://amzn.to/2Y9DMAm" target="_blank" rel="noopener noreferrer">Ab Wheel ($19)</a> – Ab wheel rollouts are one of the best anti-extension core exercises out there. For less than $20, it’s definitely a worthwhile pick up. I do recommend working up to being able to do a 60 second plank before giving this a go however. Make sure when you do the rollout, that you focus on your core and start the movement with your hips instead of your arms.</p><p><img loading="lazy" decoding="async" class="size-medium wp-image-250 aligncenter" src="https://frederickfitness.com/wp-content/uploads/2021/07/ab-wheel-600x531-1-300x266.jpeg" alt="" width="300" height="266" srcset="https://frederickfitness.com/wp-content/uploads/2021/07/ab-wheel-600x531-1-300x266.jpeg 300w, https://frederickfitness.com/wp-content/uploads/2021/07/ab-wheel-600x531-1.jpeg 600w" sizes="(max-width: 300px) 100vw, 300px" /></p><p>3. <a href="https://amzn.to/2FTKHYh" target="_blank" rel="noopener noreferrer">Mini Bands ($17)</a> – These are a great way to add some challenge to your lower body exercises and get your glutes firing. Glutes are notoriously lazy muscles, especially if you sit for large chunks of the day. Having glutes that fire appropriately will do wonders for your lower body and can help with keeping your lower back healthy. You can use these for upper body movements exercises as well.</p><p><img loading="lazy" decoding="async" class="size-medium wp-image-251 aligncenter" src="https://frederickfitness.com/wp-content/uploads/2021/07/mini-bands-600x583-1-300x292.jpeg" alt="" width="300" height="292" srcset="https://frederickfitness.com/wp-content/uploads/2021/07/mini-bands-600x583-1-300x292.jpeg 300w, https://frederickfitness.com/wp-content/uploads/2021/07/mini-bands-600x583-1.jpeg 600w" sizes="(max-width: 300px) 100vw, 300px" /></p><p>4. <a href="https://amzn.to/2QefNvT" target="_blank" rel="noopener noreferrer">Foam Roller ($20-$36)</a> – This is more for recovery and helping you move better. Think of it as your portable massage therapist. While not as good as an actual therapist, it definitely can help relieve muscle tightness and help you feel better. Can also use it for exercises such as a single leg hip thrust with foot on roller. You should be able to find a quality roller at your local fitness store for around $20. Recommend starting out with one that’s on the firmer side and not full of ridges.</p><p><img loading="lazy" decoding="async" class="size-full wp-image-252 aligncenter" src="https://frederickfitness.com/wp-content/uploads/2021/07/foam-roller-300x50-1.jpeg" alt="" width="300" height="50" /></p><p>5. <a href="https://amzn.to/323FKU2" target="_blank" rel="noopener noreferrer">2’ x 4’  Exercise Mat – 2″ Thick ($35-$50)</a> – If you can find one for a reasonable price I’d pick it up. These are great for ground based core exercises, stretching, and anything else you don’t want to be on a hard surface for. 									<p>This challenging and highly functional movement improves your balance and strength. Since it’s a unilateral movement (one limb) you are training the muscles in your leg similar to how you will be using them when playing. Basically if your sport requires you to run, you should be doing this exercise.</p><p>Be sure to start out with just your body weight at first and progress using dumbbells, kettlebells, or a barbell. If you have never done any single leg work before, I suggest performing a regular split squat for a couple weeks before giving this a go.</p>								</div>

									<p>This is one of the kings of vertical pulling movements. Having a strong back is important in injury prevention, especially in the shoulders. People often put too much emphasis on the push movements and forget to give their back some love.</p><p>Once you have mastered body weight pull ups, further increase your strength by doing loaded pull ups with a weight vest or belt. If you aren’t able to do a chin up yet, I suggest you do just the negative portion in a slow, controlled effort. Another option is lat pull-downs until you have the required strength.</p>								</div>

									<p>Here’s a great unilateral movement (one limb) that develops the posterior chain (hamstrings, glutes, and long adductors) and enhances balance. This safe, challenging, and very beneficial exercise will help make sure you don’t pull your hamstring during that quick burst. It will also help you pack on muscle in your glutes and hamstrings very effectively.</p><p>Keep the weight relatively light until you’ve got a good grasp on the hinge mechanics and your balance holds steady. Once you’ve mastered it, feel free to see just how strong you can get with these. You won’t regret it.</p>								</div>

									<p>This is easily my favorite core exercise. The ab wheel rollout develops the ability of your anterior core to prevent your lower back from extending. Basically what that means is a strong core will help keep your low back healthy.</p><p>This is a challenging exercise that I recommend doing only after you can perform a proper full plank for a minimum of <strong>30s</strong>, preferably being able to hold for 60s. Start gradually and eventually you’ll be extending all the way out.</p><p>Work these exercises into your training program and you will reap the benefits.</p>								</div>

After putting it off for too long, you commit to get fit—only to find yourself injured the minute you start working out.</p><p>All of a sudden your fitness goals go back on the shelf and you are left to deal with the pain.</p><p>Whether your injury occurs right off the bat or after years of regular workouts, the result is always the same. It is discouraging, painful and downright depressing.</p><p>The following three ailments occur commonly among active people. Let’s explore the cause of each and then detail your very own injury prevention plan—because let’s face it, you simply don’t have time to spend nursing and injury (and losing all that progress you had made).</p><h2><strong>Top 3 Workout Injuries</strong></h2><p><strong>1. Strain / Pulled Muscle:</strong> occurs when a tendon (connects muscle to bone) or muscle is stretched or torn. If you suffer from a strain you will feel pain and swelling in the muscle belly, or loss of function if the strain occurred in a tendon. Many strains occur as the result of an improper warm-up and insufficient muscle elasticity. Muscular imbalances can also play a large role in strains.</p><p><strong><img loading="lazy" decoding="async" class=" wp-image-268 alignleft" src="https://frederickfitness.com/wp-content/uploads/2021/07/ice-ankle-209x300.jpeg" alt="" width="110" height="158" srcset="https://frederickfitness.com/wp-content/uploads/2021/07/ice-ankle-209x300.jpeg 209w, https://frederickfitness.com/wp-content/uploads/2021/07/ice-ankle.jpeg 278w" sizes="(max-width: 110px) 100vw, 110px" />2. Sprain:</strong> occurs when a ligament (connects bone to bone) is stretched or torn. While this can happen to any ligament in your body, the most common placements of sprains are in the ankle, wrist and knee. Often this injury will happen suddenly as the ligament is stretched beyond its normal limit, usually during a fall or other acute trauma.</p><p><strong>3. Low Back Pain: </strong>the overwhelming majority of the population will experience back pain at some point in their lives—and the list of causes is as diverse as the sufferers themselves. Here are the main reasons for workout related back pain:<br /><img loading="lazy" decoding="async" class="size-medium wp-image-269 aligncenter" src="https://frederickfitness.com/wp-content/uploads/2021/07/Low-back-pain-300x200.jpeg" alt="" width="300" height="200" srcset="https://frederickfitness.com/wp-content/uploads/2021/07/Low-back-pain-300x200.jpeg 300w, https://frederickfitness.com/wp-content/uploads/2021/07/Low-back-pain.jpeg 400w" sizes="(max-width: 300px) 100vw, 300px" />–Improper form: Similar to bad posture, using improper form while performing weight bearing exercises will leave your back sore and aching. The good news is that once your form is corrected this pain should subside after a healing period.</p><p>-Weak muscles: If you have a desk job then chances are your deep back muscles are inactive and unconditioned. When you start an exercise program, but fail to properly strengthen these muscles, the result is often an aching back.</p><p>-Strained muscles: Not to pick on that desk job, but another result of sitting all day is tight back muscles. When these muscles are not properly warmed up and stretched before exercise begins, muscle strains occur.</p><p><strong>Your 5-Step Injury Prevention Plan</strong></p><p>Injuries don’t have to slow you from meeting your fitness goals. The following 5 steps will dramatically reduce your chance of injury and if you do find yourself injured, but have been following these 5 steps, your recovery will be quick and efficient.</p><p><strong>Step 1: Stretch</strong></p><p>What is more boring than stretching? You want to exercise, not sit around touching your toes—right? Even though it isn’t exciting, stretching is one of the best ways to increase muscle elasticity and durability. Tight muscles are big contributors to strains—remember? Take the time to stretch everyday after your workout to stave off injury.</p><p><strong>Step 2: Warm Up</strong></p><p>Preparing for your workout should not begin and end with putting on your gym clothes. Your muscles need to be coaxed into motion by way of a 5-15 minute warm up in order to prepare them for injury-free use. Cold muscles are less elastic and are therefore more prone to tears. Include dynamic stretches in your warm up to fully prepare your muscles.</p><p><strong>Step 3: Proper Gear</strong></p><p><strong><img loading="lazy" decoding="async" class="alignnone size-medium wp-image-270" src="https://frederickfitness.com/wp-content/uploads/2021/07/run-in-park-300x200.jpeg" alt="" width="300" height="200" srcset="https://frederickfitness.com/wp-content/uploads/2021/07/run-in-park-300x200.jpeg 300w, https://frederickfitness.com/wp-content/uploads/2021/07/run-in-park.jpeg 400w" sizes="(max-width: 300px) 100vw, 300px" /></strong><br />For most fitness enthusiasts proper gear has everything to do with their shoes. Don’t be fooled—not just any shoe will do. Find shoes that offer support and traction for your exercise of choice, and make sure that they aren’t too tight or too loose. If you are prone to ankle injuries then try a pair of high-tops for extra support.</p><p><strong>Step 4: Lifestyle</strong></p><p>Stop for a moment and think about your car—if you don’t maintain it with regular tune ups, oil changes and quality fuel then you can’t expect it to perform well on the road. The same applies to your body. Getting healthy amounts of sleep, eating well balanced meals, and staying hydrated will all contribute to your performance during exercise. The healthier your lifestyle is, the less likely you are to suffer an injury.</p><p><strong>Step 5: Condition</strong></p><p>This may seem like the most obvious step to injury prevention, but unfortunately it is the most overlooked. People who keep their bodies in top condition by exercising regularly and maintaining a healthy lifestyle are the least likely to injure themselves. When exercise programs are started and stopped sporadically your muscles are most likely to become injured.</p><p>Of course being conditioned also has another great benefit that everyone enjoys – you get to look and feel great! 									<p>Deadlifts are easily my favorite exercise. Just you and the bar that is taunting you to pick it up and then when you succeed there is a feeling of accomplishment that is hard to find in any other lift. While it certainly seems to be a simple lift when looking at it, learning and executing the proper form is crucial.</p><p>So why should you deadlift? Well for starters, it is training a pattern that we use quite often – picking something up off the ground. Wouldn’t it be nice to know your back is in great condition the next time you have to move furniture? I thought so. The deadlift actually got its name in ancient Rome, when low ranking soldiers would lift their fallen comrades onto wagons to be buried later. They were in essence, “lifting the dead”.</p><p>Anyways, here’s a look at the areas targeted when a deadlift is performed:<img loading="lazy" decoding="async" class="size-medium wp-image-277 alignright" src="https://frederickfitness.com/wp-content/uploads/2021/07/deadlift-300x300.jpeg" alt="" width="300" height="300" srcset="https://frederickfitness.com/wp-content/uploads/2021/07/deadlift-300x300.jpeg 300w, https://frederickfitness.com/wp-content/uploads/2021/07/deadlift-150x150.jpeg 150w, https://frederickfitness.com/wp-content/uploads/2021/07/deadlift.jpeg 400w" sizes="(max-width: 300px) 100vw, 300px" /></p><p>-Grip</p><p>-Arms</p><p>-Lower back</p><p>-Upper back</p><p>-Legs</p><p>-Abs</p><p>-Neck</p><p> </p><p>Basically your whole body right? While it can be thought of as mainly working on your lower back and hamstrings, you can see that there is much more at work when you perform the lift. The fact that it activates so many muscles can help you to identify weaknesses in your kinetic chain and can actually help to strengthen those areas. Have poor posture? Deadlift. While deadlifts won’t completely fix your poor posture by itself, it will help it tremendously.</p><p>Having a strong back is never a bad idea, especially with how prevalent lower back pain is these days. When done correctly, deadlifts are a great preventative measure for lower back pain. “But I started deadlifting and now I developed lower back pain!” If that’s your case, I highly recommend getting your <a href="http://stronglifts.com/deadlifts-lower-back-pain-injury-technique/" target="_blank" rel="noopener">form</a> checked by a trainer as this shouldn’t be the case. If you have previous lower back injuries, then I would check with a physician prior to beginning to deadlift.</p><p>Another underrated benefit of the deadlift is that you will develop a very strong core as you progress. The intra-abdominal pressure required to support your spine and keep it in a neutral position is substantial as you progress in weight. This is achieved through the Valsalva maneuver (basically trying to exhale without letting any air escape). Your abdominals play an important part in creating this pressure.</p><p>It is for this reason that I recommend my clients to stay away from lifting belts until lifting weight that is 85% of 1RM and above, as I believe in increasing their ability to create that intra-abdominal pressure unassisted.</p><p>So there you have it, if you aren’t deadlifting yet give it a shot!</p><p>Have a deadlift story or question you’d like to share?
